Why Your Easy Runs Are Probably Too Hard (And What It's Costing You)

Here's what happens in the first mile of most runners' easy runs in July. You glance at your watch, see a pace that looks slower than what you ran in April, and nudge it forward. Not a lot. Maybe 10 seconds per mile. Maybe 15. Your legs feel fine. You're barely breathing hard. You tell yourself you're just staying in shape.

But this is the summer training mistake that quietly ruins October marathons. Not a single dramatic blowup. A slow accumulation of effort that was always just a little too much, across runs that were supposed to be recovery, adding up to an August threshold test you walk into already tired.

The physiology has a name: cardiovascular drift. During a steady-effort run, your heart rate climbs over time even if your pace stays exactly the same. The mechanism is two-pronged: plasma volume decreases as you sweat, which reduces the volume of blood returning to your heart with each stroke, and core temperature rises, which routes blood toward the skin for cooling. Your heart compensates by beating faster. In cool conditions (roughly 55 to 65°F), drift typically produces 5 to 7 beats per minute of elevation over a 30-minute easy run (Coyle & González-Alonso, 2001; https://doi.org/10.1097/00003677-200101000-00009). In 80°F July heat, that drift can exceed 12 to 15 bpm at the exact same effort and pace.

What this means in practice: the pace that felt genuinely easy in March now triggers the same cardiovascular load as a moderate effort. Run that way every day for three weeks and you've built a recovery hole your body can't climb out of before the August workouts start.

The Compounding Math

Look at what 15 seconds per mile too fast actually costs across a real training week.

An easy 40-minute run covers roughly 4.5 to 5 miles for most runners. Running 15 seconds per mile over the correct easy pace adds about 70 extra seconds of cardiovascular effort per run. Not much on its own. But across five easy runs in a typical training week, that's 350 extra seconds of accumulated stress. Over a 4-week July base block, you've added roughly 25 minutes of unplanned moderate-effort running. Nearly a tempo workout's worth of extra load, layered invisibly across what looked like pure recovery.

This is why the distribution of training intensity matters so much. The research on elite endurance athletes shows they run approximately 80 percent of their total volume at genuinely low intensity, not because they're taking it easy, but because the aerobic stimulus requires it (Seiler & Kjerland, 2006; https://doi.org/10.1111/j.1600-0838.2006.00521.x). Easy runs are not filler. They are aerobic stimulus and recovery delivered simultaneously. Run them at moderate effort and they become stress on stress. The threshold sessions and long runs that follow compound on unflushed fatigue instead of a rested aerobic base.

The Test You Can Run Tomorrow

Most runners who believe their easy runs are actually easy would be surprised by this check.

Go out for your normal easy run. Note your heart rate at minute 10. Note it again at minute 30. If it has drifted more than 10 beats per minute between those two points, you started too fast. The correct easy pace in summer heat produces 5 bpm of drift or less over that window. More than 10 bpm means your cardiovascular system is working harder than "easy" and can't settle into aerobic equilibrium.

The equally reliable analogue test: if you cannot speak in full sentences at minute 25 of the run, you are not running easy. Not a few words. Full sentences. Conversational pace is not a slogan; it's a physiological signal that your aerobic system is handling the load without borrowing from glycolytic reserves.

Why the Small Correction Isn't Enough

The adjustment most runners make when they feel the July difficulty is to slow down about 10 seconds per mile. It helps psychologically because the pace still looks like something. But the physiology and the math point to 15 to 25 seconds per mile of adjustment compared to a spring easy pace, once summer heat is factored in.

The difference between a 10-second correction and a 20-second correction is exactly the gap where the compounding fatigue lives. Small enough to feel irrelevant. Large enough to determine whether you arrive at your August threshold workout ready to run hard or already hollow before it starts.

The New Summer Target

The formula is simple enough to apply to tomorrow's run.

Take your spring easy pace (the pace you maintained comfortably in March or April). Add 15 to 20 seconds per mile for runs in 75 to 80°F. Add 20 to 25 seconds per mile in temperatures above 80°F. This is not a fitness regression. It is the correct input for the conditions. A 9:00 spring easy pace becomes a 9:20 July easy pace at 78°F. Accept it on the watch and stop negotiating with the number.

The runner who follows this through July arrives at August with cleaner legs, a lower baseline resting HR, and a threshold workout that reveals actual fitness rather than compensated fatigue from three weeks of running not-quite-easy. The invisible work of The Invisible Work is running slow when fast is available. It is the same patience that negative splits are built on, applied one run earlier than the race.

The easy run earns nothing that shows up on Strava. It earns everything that shows up in October.
